How to stop doomscrolling before bed

Late-night doomscrolling rarely begins with a clear decision to stay up reading one more alarming thing. More often, the day has ended without a distinct stopping point, the phone is already in reach, and the next item arrives before there is time to choose anything else.

The last scroll is rarely the last

A feed has no natural closing page. Each item supplies the reason to see another: a new development, a reply, a recommendation, a small hit of novelty. Telling yourself to stop after the next one leaves the feed in charge of where the ending will be.

The useful question is not only, ‘How do I use more discipline?’ It is also, ‘What would make the end of the evening visible before the phone fills it?’

Give the night a threshold

A threshold is a small action that tells the day it has changed. Plug the phone in outside arm’s reach. Lower one light. Wash the cup. Put tomorrow’s first task on paper. Open a book to the page you want to find later.

None of these actions has to make you calm or sleepy. Its job is simply to make continuing and stopping feel like two different paths, instead of letting the feed decide by default.

Make stopping easier than continuing

Choose the smallest version that will survive an ordinary evening. A complicated wind-down routine becomes another thing to fail. A charger across the room and one familiar closing action may be enough.

If you pick the phone up again, nothing has been ruined. Put it down again. A threshold can be crossed more than once, and tomorrow does not require a perfect record from tonight.

  1. Put the phone on its charger somewhere you cannot reach without standing up.
  2. Write down anything you genuinely need to remember for tomorrow.
  3. Lower one light or leave the room where you were scrolling.
  4. Let five minutes pass without replacing the feed with another stream of input.
